What and when you eat before training affects how you feel on the bike. Too much — a heavy stomach. Too little — no energy after 40 minutes. Here's how to get the balance right.

What to eat before different sessions

A long ride (2+ hours)

A full meal 3 hours beforehand: a large portion of complex carbohydrates (pasta, rice, potatoes), moderate protein, little fat. The goal: to top up your glycogen stores as much as possible.

Interval training

A light meal 1.5–2 hours beforehand. Intervals need quickly available energy, but hard effort on a full stomach leads to nausea. Porridge or toast with jam is a safe choice.

A morning workout

If you get up and ride within 30 minutes — a banana and coffee are enough for a session up to 60 minutes. For a longer ride, get up earlier and eat porridge.

What to avoid

Coffee before training

Caffeine improves performance by 2–4% — that's a proven fact. The optimal dose: 3–6 mg/kg of body weight, 30–60 minutes before exercise. For a 75 kg rider that's 225–450 mg — 2–3 espressos. Watch your stomach — coffee on an empty stomach before hard training can cause gastric issues.
